The Skinny Guy's First 30 Days — What Actually Works

If you're under 70kg and tired of looking like you don't lift, here's exactly what to do for the next 30 days. No BS, no complicated splits.


Week 1-2: Foundation

  • Train 4x per week (Upper/Lower split)

  • Compound lifts only: Bench, Squat, Deadlift, Rows, OHP

  • Start light. Ego lifting as a beginner = injuries = 3 months off

  • Eat 300-500 calories above maintenance. If you don't know your maintenance, multiply your bodyweight in kg by 33


Week 3-4: Progressive Overload

  • Add 2.5kg to every lift each session

  • If you stall, add a set instead of adding weight

  • Sleep 7-8 hours minimum — this is when you grow


The Nutrition Cheat Code

Most skinny guys aren't eating enough. Period. Track your food for ONE week. You'll be shocked.

  • 2g protein per kg bodyweight

  • Fill the rest with carbs and fats

  • Easy meal: Rice + chicken + vegetables + olive oil = 800 cal per meal. Eat 3-4 of those.


What NOT to do:

  • Don't follow a PPL split from some influencer on gear

  • Don't buy mass gainers (just blend oats + banana + peanut butter + milk)

  • Don't skip legs. Ever.

The #1 reason skinny guys can't gain weight (it's not genetics)

I spent 3 years stuck at 135 lbs thinking I was a "hardgainer." Turns out, I was just doing everything wrong.


The real problem isn't your metabolism. It's that you're not eating nearly as much as you think you are.


Most skinny guys who say "I eat so much" are actually eating 1,800-2,200 calories a day. That's maintenance for a 140 lb person. You need to be at 2,800-3,200 minimum to actually grow.


Here's what actually works:


  • Track your food for one week. Not forever — just one week. You'll be shocked at how little you're actually consuming.

  • Eat the same meals every day. Meal variety is overrated when you're trying to bulk. Find 4-5 meals you can stomach and repeat.

  • Prioritize liquid calories. A shake with oats, peanut butter, whole milk, banana, and protein powder is 800+ calories and takes 2 minutes.

  • Train heavy compounds 3-4x per week. Squats, deadlifts, bench, rows, overhead press. Stop doing 47 bicep curl variations.

  • Sleep 7-8 hours. You grow when you rest, not when you lift.


The guys who actually make it aren't genetically gifted. They're just consistent for 12+ months straight.
