The 5-4-3-2-1 Evening Protocol (Why Your Mornings Are Failing)

Everyone obsesses over morning routines. Wake up at 5am. Cold plunge. Journal. Meditate. The internet is full of it.


But here's what nobody talks about: your morning is decided the night before. If you go to bed at 1am scrolling your phone, no alarm clock is saving you.


I built this protocol after years of failed morning routines. It's dead simple and it works because it targets the actual problem — your evenings.


The 5-4-3-2-1 Evening Protocol


5 hours before bed: Last caffeine. This isn't negotiable. Caffeine has a 5-hour half-life — that "afternoon coffee" is still 50% active when you're trying to sleep.


4 hours before bed: Last big meal. Your body can't sleep and digest at the same time. If you eat at 10pm and sleep at 11pm, your sleep quality drops by roughly 20-30%.


3 hours before bed: Last intense work. Close the laptop. Stop problem-solving. Your brain needs time to downshift. If you're replying to emails at 11pm, your cortisol is still elevated when your head hits the pillow.


2 hours before bed: Last screen time. Blue light suppresses melatonin production by up to 50%. Switch to a book, conversation, or light stretching.


1 hour before bed: Write tomorrow's top 3 priorities on paper. Not 10 tasks — three. This single action eliminates the "racing thoughts" problem because your brain knows the plan is captured. Then do something boring. Stretching. Breathing. Reading fiction.


Why this works


It removes willpower from the equation. You're not "trying" to sleep better — you're removing every obstacle to sleep, one by one, over 5 hours. By the time you lie down, your body has no choice but to sleep well.
