The 3-Minute Reset: A Simple CBT Exercise for When Anxiety Hits

Next time anxiety spikes — whether it's a racing heart before a meeting, a spiral at 2am, or that heavy chest feeling that comes out of nowhere — try this.


It takes 3 minutes. No apps. No equipment. Just you and a piece of paper (or your notes app).


Step 1: Name the thought (30 seconds)

Write down exactly what your brain is telling you. Don't filter it. "I'm going to fail." "Everyone thinks I'm a mess." "Something bad is about to happen." Get it out of your head and onto paper.


Step 2: Challenge it (1 minute)

Ask yourself three questions:

  • Is this thought 100% true, or am I assuming the worst?

  • What would I tell a friend who said this to me?

  • What's the most realistic outcome — not the best, not the worst?


Step 3: Reframe (1 minute)

Write a more balanced version. Not toxic positivity — something honest. "I might struggle, but I've handled hard things before." "I don't actually know what they're thinking."


Step 4: Breathe (30 seconds)

4 counts in. Hold 4. Out for 6. Twice.


That's it. This is called a CBT thought record — it's one of the core exercises therapists use, and it works because it interrupts the anxiety loop before it spirals.
