How to eat healthy on a $50/week grocery budget (full breakdown)

"Eating healthy is expensive" is the biggest myth in fitness.

I've coached people making six figures and people on tight budgets. The principles are the same. Here's a full week of food for under $50 that hits your macros.

Protein sources (~$20)

  • Eggs (5 dozen) — ~$8

  • Chicken thighs (5 lbs) — ~$8

  • Canned tuna (6 cans) — ~$4

Carb sources (~$12)

  • Rice (5 lb bag) — ~$4

  • Oats (large canister) — ~$3

  • Bananas (2 bunches) — ~$2

  • Sweet potatoes (3 lbs) — ~$3

Fat + Veggie sources (~$15)

  • Olive oil (1 bottle) — ~$5

  • Frozen broccoli (4 bags) — ~$4

  • Frozen spinach (3 bags) — ~$3

  • Peanut butter (1 jar) — ~$3

Total: ~$47

Sample day:

  • Breakfast: 4 eggs + oats with banana and PB (~45g protein)

  • Lunch: Chicken thighs + rice + broccoli (~40g protein)

  • Dinner: Tuna + sweet potato + spinach (~35g protein)

  • Snack: Eggs or PB on rice cakes (~15g protein)

That's 135g+ protein on under $7/day.

The key insight: healthy eating isn't about organic açaí bowls and $15 salads. It's about buying whole, unprocessed foods in bulk and learning to cook 4-5 simple meals really well.

Budget is never the real barrier. Knowledge is. Now you have both.

Stop doing cardio to lose fat. Do this instead.

Hot take: if your goal is fat loss, spending 45 minutes on the treadmill is one of the worst uses of your time.

Here's why — and what to do instead.

The math doesn't work

45 minutes of moderate cardio burns ~300 calories. That's one protein bar. One. You can't outrun a bad diet, and trying to creates a miserable cycle of eating more because you "earned it."

What actually moves the needle:

1. Lift heavy things 3-4x per week

Strength training builds muscle. Muscle is metabolically expensive — it burns calories 24/7, even while you sleep. A pound of muscle burns ~6 calories/day at rest vs ~2 for fat. Over months, this compounds dramatically.

2. Walk more

Not jogging. Walking. 8,000-10,000 steps daily increases your NEAT (non-exercise activity thermogenesis) which accounts for way more daily calorie burn than any gym session. Take calls walking. Park far away. Take stairs.

3. Eat in a slight deficit with high protein

You don't need to starve. A 300-500 calorie deficit with 1g protein per lb of bodyweight preserves muscle while burning fat. Slow and sustainable beats aggressive and miserable every single time.

The formula: Lift heavy + walk daily + slight calorie deficit = body recomposition without hating your life.

Cardio has its place — heart health, endurance, mental clarity. But if fat loss is the goal, it's the side dish, not the main course.

The 5-minute morning routine that changed my body composition more than any workout

Everyone obsesses over their training split. Nobody talks about the first 30 minutes after waking up.

Here's the exact morning stack I use and recommend to every person I coach:

1. 16oz water with salt + lemon (0 min)

You wake up dehydrated. Every single morning. A pinch of sea salt + half a lemon in cold water rehydrates you faster than plain water and kickstarts digestion. This alone kills most "I have no energy in the morning" complaints.

2. 10 minutes of direct sunlight (2 min)

Step outside. No sunglasses. Morning light sets your circadian rhythm, which controls cortisol, melatonin, and growth hormone. Bad sleep = bad recovery = bad gains. This is the fix most people skip.

3. 40g protein within 60 minutes of waking (5 min)

Whether it's eggs, a shake, or Greek yogurt — front-loading protein in the morning crushes cravings for the rest of the day and keeps muscle protein synthesis elevated.

That's it. Water, light, protein. Takes 5 minutes of actual effort.

I've seen people lose 10+ lbs in 8 weeks just by nailing this routine before changing anything else about their diet or training.

The unsexy stuff works. Start tomorrow morning.

The #1 reason your diet keeps failing (and how to fix it today)

Most people approach nutrition like a sprint. They go all-in on some restrictive protocol, white-knuckle it for 3 weeks, then crash and end up worse than where they started.

I've coached hundreds of people through this exact cycle, and the fix is almost always the same: you're overcomplicating it.

Here's what actually works:

Start with just protein. Don't track everything. Don't weigh your food. Just eat 1g of protein per pound of bodyweight every single day for 2 weeks. That's it.

Why? Because protein is the one macro that:

  • Keeps you full longer than anything else

  • Preserves muscle whether you're cutting or not

  • Forces you to make better food choices by default

Once that habit is locked in, THEN you layer in calorie targets. Then meal timing. Then supplementation. One thing at a time.

The people who transform their bodies aren't the ones with the "perfect" plan. They're the ones who actually stuck with something simple long enough for it to compound.

We break all of this down inside Health First Money Second — custom nutrition protocols, workout programs, and a community that actually holds you accountable.

Stop starting over every Monday. Start stacking wins today.
