1. Loaded carries (farmer's walks)
You don't need a dedicated "core day." Grab heavy dumbbells, walk 40 meters, repeat. Your grip, core, shoulders, and conditioning all improve in one move. 3 sets, twice a week. Done.
2. Hip hinges (Romanian deadlifts)
Sitting 8+ hours wrecks your posterior chain. RDLs reverse that damage and build the hamstrings/glutes that protect your lower back. If you only do one lower body exercise, make it this one.
3. Face pulls
