Workout Structure (3–4 Days/Week)

Each session = Warm-Up (3 min) → Circuit (20 min) → Finisher (5–7 min) → Cooldown (2–3 min)

Day 1: Full-Body Burn

Warm-Up (3 min): Jumping jacks, high knees, arm circles.

Circuit (20 min) – 40s work / 20s rest x 4 rounds: 1. Push-Ups 2. Squat Jumps (or air squats) 3. Mountain Climbers 4. Dumbbell Rows (use backpack if no dumbbells) 5. Plank to Shoulder Tap

Finisher (5 min): • Burpee → 5 push-ups combo (AMRAP – as many reps as possible).

Day 2: Core & Conditioning

Warm-Up: Jog in place + dynamic stretches.

Circuit – 5 rounds (20 min): 1. Russian Twists (weighted optional) – 30 reps 2. Reverse Lunges – 10 per leg 3. Plank (45 sec hold) 4. Jump Rope (or simulated rope) – 1 min

Finisher (5 min): • Tabata Sprints (20s sprint in place / 10s rest x 8).

Day 3: Upper Body + Cardio Boost

Warm-Up: Arm swings, shadowboxing, jog in place.

Circuit – 4 rounds (20 min): 1. Wide Push-Ups – 12 2. Pike Push-Ups – 10 3. Bicep Curl to Press (dumbbells/backpack) – 12 4. Jump Squats – 12 5. Side Plank – 30s each side

Finisher (5–7 min): • EMOM (Every Minute on the Minute) – 5 burpees + 10 mountain climbers until time’s up.
