3 meals I eat every single day (simple & high protein)

People always ask what I eat. Here are my 3 staples:

Meal 1 — Protein Oats (Breakfast)

  • 1 cup oats

  • 1 scoop whey protein

  • 1 tbsp peanut butter

  • Sliced banana

→ ~45g protein, takes 5 min

Meal 2 — Chicken & Rice Bowl (Lunch)

  • 6oz grilled chicken

  • 1 cup white rice

  • Steamed broccoli

  • Hot sauce

→ ~45g protein, meal prep on Sunday

Meal 3 — Ground Turkey Stir Fry (Dinner)

  • 6oz ground turkey (93% lean)

  • Mixed veggies (peppers, onion, zucchini)

  • Soy sauce + garlic

  • Served over rice or noodles

→ ~38g protein

That's 128g+ protein before snacks. Not fancy. Just effective.

Protein 101: How much you actually need (simple guide)

The internet overcomplicates this. Here's the truth:

For fat loss / muscle building as a beginner:

→ Aim for 0.7–1g of protein per pound of bodyweight

So if you weigh 180 lbs → shoot for 126–180g of protein per day.

Easy high-protein meals:

  • 🄚 4 eggs + toast = ~28g

  • šŸ— Chicken breast (6oz) + rice = ~42g

  • šŸ„› Greek yogurt + protein powder = ~40g

  • 🄜 Protein shake + banana + PB = ~35g

Hit 3-4 of these daily and you're set.

Want a full meal plan built for your goals? That's what the Nutrition Blueprint is all about. Weekly meal plans, macro guidance, and a community to keep you on track. šŸŽ

A lot of votes on "staying consistent" — I get it. Gonna do a full post this week on my system for never missing a workout. Spoiler: it's not about motivation. 🧠

Why 90% of beginners quit in the first month (and how to beat it)

I've coached hundreds of beginners. Here's what I've learned about why people quit:

1. They go too hard too fast.

You don't need to train 6 days a week. Start with 3. Build the habit first.

2. They chase the scale.

Weight fluctuates 2-5 lbs daily from water alone. Track measurements and photos instead.

3. They don't have a plan.

Random workouts = random results. Follow a structured program.

4. They do it alone.

Community is everything. Having people who are on the same journey keeps you accountable.

This is exactly why I built The Fit Lab — structured programs, real nutrition guidance, and a community of people who actually show up.

Stop guessing. Start progressing. šŸŽÆ

Point #4 is the biggest one. I built this community because I saw too many people trying to figure it out alone and giving up after 3 weeks. Having someone to check in with changes everything.

Pro tip: if regular push-ups are too hard, start with incline push-ups on a counter or sturdy chair. Work your way down to the floor over 2-3 weeks. No shame in scaling! šŸ’Æ

The 3 mistakes every beginner makes in the gym (and what to do instead)

I've been coaching beginners for years and the same patterns keep coming up. Here's what I see:

1. Program hopping

You don't need the "perfect" routine. You need one you'll actually stick with for 8+ weeks. Pick a simple full-body program, run it 3x/week, and track your lifts. That's it.

2. Ignoring nutrition

You can't outwork a bad diet. You don't need to count every macro — just eat enough protein (0.7-1g per lb of bodyweight), eat mostly whole foods, and stay hydrated. Supplements are the last 5%, not the first.

3. Going too hard too fast

Progressive overload means gradually increasing the challenge. If you're so sore you can't walk for 4 days, you went too hard. Start lighter than you think you need to and build up.

The people who get results aren't the ones with the best genetics or the fanciest gym. They're the ones who show up 3x a week and don't quit after month two.

If you're just starting out and want a structured plan + a community that actually keeps you accountable, The Fit Lab is where we do that.
