The fitness industry loves overcomplicating protein. Let me simplify it.
The science says: 0.7-1g per pound of bodyweight is the sweet spot for muscle growth.
That means:
150lb person ā 105-150g protein/day
180lb person ā 126-180g protein/day
200lb person ā 140-200g protein/day
No need for 2g per pound. No need for protein every 2 hours. No need for BCAAs.
Chicken breast ā 31g per 100g
Greek yogurt ā 10g per 100g
Eggs ā 6g each
Canned tuna ā 26g per can
Whey protein ā 25g per scoop
Cottage cheese ā 11g per 100g

1. Stop isolating before you can compound.
You don't need 4 bicep variations. You need heavy rows, pull-ups, and deadlifts. Your arms will grow from those alone for the first year.
2. The Smith machine squat is lying to you.
It feels safer. It's not building you. Learn to free squat with proper depth ā even if it's just the bar. Your legs and core will thank you.
3. Ab machines won't give you abs.
Abs come from progressive overload on compound lifts + eating right. Planks and hanging leg raises are all you need for direct ab work.
The fastest path to muscle as a beginner is boring: squat, bench, deadlift, overhead press, rows. Add weight every week. Eat enough protein. Sleep 7+ hours. That's it.
