Forget meal plans with 47 ingredients you can't pronounce. Here's what actually matters when you're starting out.
The Only 3 Rules You Need
1. Protein at every meal
Aim for 0.7ā1g of protein per pound of bodyweight daily. That's the single biggest lever for building muscle and recovering from workouts.
Easy sources:
Chicken breast, ground turkey, salmon
Greek yogurt, cottage cheese, eggs
Protein powder (whey or plant-based)
Tofu, tempeh, lentils
If you weigh 160 lbs, shoot for 110ā160g of protein per day. Split it across 3-4 meals so you're not forcing down 80g at dinner.
2. Eat enough ā don't starve yourself
The #1 beginner mistake is eating too little. If you're training hard and eating 1,200 calories, you're going to feel terrible, lose muscle, and quit.
Quick estimate for your daily calories:
Maintain weight: Bodyweight Ć 14-16
Lose fat slowly: Bodyweight Ć 11-13
Build muscle: Bodyweight Ć 16-18
A 160 lb person maintaining = roughly 2,240ā2,560 calories/day. That's way more food than most beginners expect.
3. Hydrate like it's your job
Half your bodyweight in ounces of water, minimum. 160 lbs = 80 oz = about 2.5 liters per day. More if you're sweating a lot.
Signs you're dehydrated: headaches, low energy, bad workouts, dark urine. Fix this first before blaming your program.

Keto ā unnecessary for beginners. Just eat balanced meals.
Intermittent fasting ā fine if you like it, but it's not magic. Calories and protein still matter.
Cutting carbs ā carbs fuel your workouts. Eat them. Rice, potatoes, oats, fruit are all great.
The 80/20 Rule
Eat whole, minimally processed foods 80% of the time. The other 20%? Live your life. Pizza with friends isn't going to ruin your progress. Consistency over perfection, always.
