Aim for 7-9 hours. Recovery is where growth happens. No amount of training can compensate for poor sleep.

Start your day with water before anything else. Aim for at least 3 liters throughout the day.

Calorie counting works. But for most beginners, it's overwhelming and unsustainable.

Here's a dead-simple system that gets you 80% of the results with 20% of the effort:

Use your hand to measure portions at every meal:

🀚 1 palm of protein β€” chicken, fish, eggs, tofu (about 25-30g protein)

✊ 1 fist of veggies β€” literally any vegetable, the more color the better

🀲 1 cupped handful of carbs β€” rice, potatoes, oats, fruit

For most beginners trying to get in shape:

Women: 1 of each per meal, 3-4 meals/day

The 3 exercises every beginner should master first

Most beginners walk into the gym and immediately hop on machines or try to follow some influencer's 6-day PPL split. That's backwards.


If you're just starting out, you only need to master three movements. Get these right and everything else clicks:


1. The Squat

Not the barbell back squat β€” start with goblet squats. Hold a dumbbell at your chest and focus on sitting straight down between your knees. 3 sets of 10, twice a week. This teaches you how to use your legs properly and builds the foundation for every lower body exercise.


2. The Push-Up

The most underrated exercise in existence. If you can't do 10 clean push-ups, start on an incline (hands on a bench). Work your way down to the floor over a few weeks. This builds your chest, shoulders, and triceps β€” and teaches your body to stabilize under load.


3. The Romanian Deadlift (RDL)

Grab two dumbbells, push your hips back, and lower them along your legs until you feel a stretch in your hamstrings. This is the single best exercise for building a strong back and preventing injuries. Start light. Feel the stretch. 3 sets of 8.


That's it. Run these three exercises 2-3 times a week for a month before adding anything else. You'll build more strength and confidence than any 90-minute "chest day" ever could.
