The 90-Minute Rule: Why Most Professionals Can't Fall Asleep (And How to Fix It Tonight)
If you're lying in bed replaying tomorrow's meetings or running through your to-do list, you're not broken. Your brain just hasn't been given a signal to stop working.
Here's what's actually happening — and a simple protocol you can use tonight.
Why your brain won't shut off
Your body runs on a system called the sympathetic nervous system during the day — it keeps you alert, focused, and responsive. The problem is, it doesn't have an off switch that flips at bedtime. You have to deliberately activate the opposite system (parasympathetic) to wind down.
Most people go from full-speed work mode straight into bed and wonder why they stare at the ceiling for an hour.
The 90-Minute Wind-Down Protocol
Set an alarm 90 minutes before your target sleep time. When it goes off:
T-90 min: Hard stop on work. Close the laptop. No more emails. Write tomorrow's top 3 priorities on paper — this "offloads" open loops from your brain.
T-60 min: Dim the lights. Switch to warm/dim lighting. This triggers melatonin production. Bright overhead lights suppress it by up to 50%.
T-45 min: No more screens. If you must use your phone, enable night mode + reduce brightness to minimum. Better yet, switch to a book or podcast.
T-20 min: Cool your body down. Take a warm shower. Counterintuitively, the warm water causes your core temperature to drop afterward — a key sleep trigger.
T-5 min: Breathe. Try 4-7-8 breathing: inhale for 4 seconds, hold for 7, exhale for 8. Three rounds is enough to shift your nervous system.
Why this works
Each step targets a different physiological trigger — light exposure, core body temperature, nervous system activation, and cognitive load. Stack them together and you're not fighting your biology anymore. You're working with it.
