The 5 habits that actually extend your lifespan (backed by research)

Most fitness advice is backwards. It optimizes for how you look, not how long you live.


After years of studying longevity research from the Blue Zones, Peter Attia's work, and VO2 max data, here are the 5 non-negotiable habits:


1. Zone 2 cardio — 150+ min/week

This isn't sexy, but it's the single best predictor of all-cause mortality reduction. Walk fast, cycle easy, or swim at a conversational pace. Your mitochondria will thank you.


2. Grip strength training

Grip strength is one of the strongest biomarkers for longevity. Dead hangs, farmer carries, and heavy pulling work. If you can't hang from a bar for 60 seconds, that's your starting point.


3. Eat 1g protein per pound of lean body mass

Muscle is the organ of longevity. You can't build it without protein. Most people eat half of what they need.


4. Sleep 7-9 hours in a cool, dark room

Growth hormone, cognitive repair, immune function — it all happens during sleep. No supplement replaces it.


5. Strength train 3-4x/week with compound movements

Squats, deadlifts, presses, rows. Build functional strength that protects your joints and keeps you independent at 80.


The goal isn't to look like a bodybuilder. It's to still be able to pick up your grandkids at 75.
