The workout most competitive runners are doing wrong

Everyone talks about tempo runs. Most people do them wrong.


The classic mistake: running your "tempo" at race pace. That's not a tempo — that's a time trial. And you're frying your nervous system mid-training block.


A real tempo should be at your lactate threshold — roughly the pace you could hold for 60 minutes in a race. For most college runners, that's 15-25 seconds per mile slower than 5K pace.


Here's the fix:


The 3-Zone Tempo Protocol:

  1. First 10 min — settle in at easy pace + 15 sec/mile

  2. Middle block — hold true LT pace (use a recent race to calculate, not vibes)

  3. Last 5 min — controlled push, 5-10 sec faster than LT pace


The key is the controlled push at the end. You're teaching your body to run faster on pre-fatigued legs — which is exactly what racing demands.


Most runners go out too hot and fade. Flip the script. Start conservative, finish strong. Your race results will follow.

Why 80% of Runners Get Injured (And the Simple Fix Most Coaches Won't Tell You)

Here's a number that should bother you: roughly 80% of runners get injured every year.


Not because running is inherently dangerous. Because most runners train wrong.


The problem isn't effort — it's structure. Most runners:

  • Increase mileage too fast (the "10% rule" is actually too aggressive for most people)

  • Skip strength training entirely (your glutes and hips are the engine, not just your legs)

  • Ignore running form until something hurts

  • Train at the wrong intensities (running "medium hard" every day instead of polarizing easy/hard)


I've spent years studying running biomechanics and training science. Here's what actually works:


1. The 80/20 Rule — 80% of your weekly mileage should be truly easy (conversational pace). The other 20% should be genuinely hard. Most runners run too fast on easy days and too slow on hard days.


2. Strength Training Is Non-Negotiable — 2x per week, focused on single-leg stability, hip strength, and core. This alone can cut injury rates by 50%+.


3. Cadence Over Stride Length — Increasing your steps per minute by just 5-10% reduces impact forces on your knees and hips significantly. No fancy shoes needed.


4. Progressive Overload, Not Random Volume — Your training should follow a structured periodization plan, not "I felt good so I ran 10 miles."
