The real reason you can't fall asleep (it's not your phone)

Everyone blames blue light. "Put your phone down an hour before bed."

Cool advice. Doesn't work for most people.

Here's what's actually happening: your nervous system is stuck in fight-or-flight mode. After 12+ hours of decisions, emails, calls, and problem-solving, your brain doesn't know how to downshift. It's not a discipline problem — it's a physiology problem.

The fix isn't willpower. It's building a 45-minute wind-down sequence that systematically tells your nervous system "we're done for the day."

Three things that actually move the needle:

  1. Temperature drop — Lower your room to 65-68°F about 30 min before bed. Your core body temp needs to drop ~2°F to trigger melatonin release. This is non-negotiable.

  1. Cognitive offloading — That racing mind? It's your brain trying to hold open loops. Spend 5 minutes writing tomorrow's top 3 priorities. Not a full plan. Just enough to tell your brain "I won't forget this."

  1. Breath pacing — 4-7-8 breathing isn't just meditation woo. It activates your vagus nerve and physically switches you from sympathetic to parasympathetic. Two rounds is usually enough.

I've spent the last year turning this into a full system. If you're a professional who's tired of lying awake at 1 AM replaying the day, The 11 PM Protocol has everything mapped out — step by step, night by night.

Sleep isn't a luxury. It's your competitive edge.
